Each macronutrient's grams are its share of your calories divided by its energy density — 4 kcal per gram for protein and carbohydrate, 9 for fat. On 2,000 kcal split 20% protein, 50% carbohydrate and 30% fat, that is 100 g protein, 250 g carbohydrate and about 67 g fat. The Dietary Reference Intakes give acceptable ranges for adults of 10–35% protein, 45–65% carbohydrate and 20–35% fat.

How it works
Two published facts do all the work here. The first is how much energy each macronutrient carries: the Atwater general factors, developed at the USDA in the 1890s and still the basis of food labelling, put protein and carbohydrate at 4 kcal per gram and fat at 9. The second is how much of your energy should come from each: the Acceptable Macronutrient Distribution Ranges, published by the National Academies as part of the Dietary Reference Intakes, which for adults are 10–35% protein, 45–65% carbohydrate and 20–35% fat.
Note what the ranges are and are not. They are wide bands associated with adequate nutrient intake and reduced chronic-disease risk — not a single recommended split. Choosing a point inside them depends on your goals, your training, and any medical conditions, which is why this page takes the split as your input and checks it against the ranges rather than picking one for you.
Worked example
On a 2,000 kcal target split 20/50/30:
- Protein: 2,000 × 20% = 400 kcal, and 400 ÷ 4 = 100 g
- Carbohydrate: 2,000 × 50% = 1,000 kcal, and 1,000 ÷ 4 = 250 g
- Fat: 2,000 × 30% = 600 kcal, and 600 ÷ 9 = 67 g
The three add back to 2,000 kcal. Notice fat gives far fewer grams than carbohydrate for the same share of calories — at 9 kcal per gram against 4, an equal split by energy is a bit under half as many grams.
For scale against the reference intakes: the protein RDA for adults aged 19–30 is 56 g/day for men and 46 g/day for women, and the carbohydrate RDA is 130 g/day. The 100 g of protein above sits well over the RDA, which is a floor for preventing deficiency rather than a target.
Frequently asked questions
What split should I use?
- The Dietary Reference Intakes deliberately publish ranges rather than one answer, so there is no single correct split. Anything inside 10–35% protein, 45–65% carbohydrate and 20–35% fat is within the published ranges for adults. Where you sit inside them is a decision to make with a clinician or dietitian who knows your goals and history.
Why does fat give fewer grams than carbs?
- Because fat is more energy dense: 9 kcal per gram against 4 for both protein and carbohydrate. So 600 kcal of fat is 67 g, while 600 kcal of carbohydrate is 150 g. This is also why small changes in fat intake move calories more than the same change in grams of carbohydrate would.
Do my percentages have to add to 100?
- For the split to describe a complete diet, yes — and the page reports the total so you can see when it doesn't. The grams shown always follow the shares exactly as you entered them rather than being quietly rescaled, so if the total reads 90% you are looking at a split that leaves 10% of your calories unaccounted for.
Is the protein RDA the same as a protein target?
- No. The RDA of 56 g/day for men and 46 g/day for women aged 19–30 is the amount that meets the needs of nearly all healthy adults — a floor for preventing deficiency, not an optimum. Athletes and older adults are commonly advised higher intakes, and protein is usually dosed per kilogram of bodyweight rather than as a share of calories, which the protein intake calculator covers.
Where do the 4/4/9 numbers come from?
- The Atwater general factor system, developed by W.O. Atwater and colleagues at the USDA at the end of the nineteenth century. The values are heats of combustion corrected for losses in digestion, absorption and urinary excretion: 17 kJ/g (4.0 kcal/g) for protein and carbohydrate, 37 kJ/g (9.0 kcal/g) for fat. Alcohol carries 7 kcal/g in the same system, which this page does not model.
Does this account for fibre or alcohol?
- No. Carbohydrate here is total carbohydrate, which in the Atwater system includes fibre — some fibre yields less energy than 4 kcal/g in practice, so a very high-fibre diet will read slightly high. Alcohol is not modelled at all, so if you drink, those calories sit outside this split.
What does this exclude?
- Everything about food quality: the split says nothing about which proteins, which fats, or which carbohydrate sources, and two diets with identical macros can differ enormously in nutritional value. It also excludes micronutrients, fibre targets, meal timing, and any medical condition — including diabetes and kidney disease — where macronutrient intake needs clinical direction.
